12-3-30 Workout Calorie Formula
The 12-3-30 workout uses a treadmill set to a 12% grade at 3 mph for 30 minutes. This calculator estimates energy use with the American College of Sports Medicine walking equation, which combines walking speed, treadmill grade, and body weight. It can also solve for the workout time associated with a target total-calorie amount.
- VO2 = estimated oxygen use in mL/kg/min
- S = treadmill speed in meters per minute
- G = treadmill grade written as a decimal
- 3.5 = standard resting oxygen-use component in mL/kg/min

How the Formula Works
The first term estimates the horizontal cost of walking. The second term estimates the added cost of walking uphill. The final 3.5 term represents resting energy use. At the standard 12-3-30 settings, 3 mph converts to 80.4672 meters per minute and 12% converts to a grade of 0.12.
That is about 8.3 METs because one MET is represented by 3.5 mL/kg/min in this equation.
Total Calories vs. Active Calories
Total calories include the energy your body would have used at rest during the same 30 minutes. Active calories subtract that resting component. Treadmills and activity trackers may display either value, which is one reason their calorie numbers do not always match.
12% Grade Is Not 12 Degrees
Treadmill incline is normally shown as percent grade. A 12% grade rises 12 units for every 100 horizontal units and corresponds to an angle of about 6.84 degrees. Enter the number shown by the treadmill, not a degree measurement.

For a 150 lb person, body weight converts to approximately 68.04 kg. At the standard speed and grade, estimated oxygen use is 28.9276 mL/kg/min.
The estimated active portion is about 259.5 kcal after subtracting the resting component.
What Changes the Estimate?
- Body weight: Estimated calories scale directly with body weight in this equation.
- Incline: A higher grade increases the vertical work term.
- Speed: Faster belt speed increases both the horizontal and uphill portions of the estimate.
- Duration: Doubling time doubles estimated calories when the other settings stay constant.
- Handrail use: Supporting part of your weight on the rails can reduce actual energy use.
Assumptions and Limitations
- The equation estimates steady treadmill walking rather than directly measuring oxygen use.
- It assumes the treadmill speed and incline are calibrated accurately.
- It is most reliable near normal walking speeds; the calculator warns when a custom speed is outside approximately 1.9 to 3.7 mph.
- Walking mechanics, fitness, body composition, treadmill calibration, resting metabolism, and fuel use can change actual energy expenditure.
- The estimate does not include warm-up, cool-down, or post-exercise energy use.
- Calories are estimates for comparison and planning, not a direct prediction of fat loss.

A 12% incline can be demanding. If you are new to incline walking, begin with a lower incline, speed, or duration and build gradually. Include an easier warm-up and cool-down.
