Estimate calories for an every-minute-on-the-minute workout from the time spent working and recovering inside each repeated minute.
How the EMOM Calorie Estimate Works
EMOM means every minute on the minute: a work set starts at the beginning of each minute and any time left in that minute becomes recovery. The energy estimate on this page uses values from the 2024 Adult Compendium of Physical Activities. This first-release calculator models one work-and-recovery pattern repeated every minute.
The key input is not repetition count. It is the division of each minute between work and recovery, together with an evidence-labeled MET value for each part.
Weighted Work and Recovery Formula
The calculator also reports an above-rest comparison by replacing average MET with average MET minus one. Total calories include the resting energy represented by one MET; above-rest calories remove that standardized baseline.
Method Sources and Choosing Work Intensity
The normal choices are 5.0 MET for a moderate mixed circuit, 6.0 MET for a body-weight circuit, 7.0 MET for moderate HIIT, 7.5 MET for vigorous mixed circuit work, and 11.0 MET for vigorous HIIT. Select the description that best matches the repeated work periods, including their actual effort rather than the intended effort on paper.
Recovery choices are 1.3 MET for quiet standing and 2.3 MET for very slow walking. A 60-second work interval produces no recovery time, so the recovery choice has no mathematical effect in that case.
Why Repetitions Do Not Set Calories
Ten repetitions can take very different amounts of time depending on movement, load, range of motion, and the athlete. Optional repetitions therefore appear only as a workout summary. Changing repetitions without changing time or MET does not change calories, and the result should not be reused as a universal calorie-per-repetition value.
Whole Rounds for a Target
Target mode divides requested total calories by the calorie rate for one repeated minute, then rounds upward. The result is the first whole EMOM minute expected to meet or exceed the target under the same assumptions. It is a mathematical equivalence, not advice to extend a workout, and the calculation stops at 300 minutes.
Worked Example
A 150 lb person completing 12 minutes with 35 seconds at 7.5 MET and 25 seconds standing at 1.3 MET has a weighted intensity of about 4.9167 MET. Applying the standard MET conversion gives about 70.3 total kcal and 56.0 above-rest kcal.
Safety and Calculation Limitations
MET calculations standardize activity cost across body mass and time; they do not measure an individual session. Short anaerobic bursts, movement efficiency, external loading, fatigue, fitness, temperature, and recovery behavior can all move actual expenditure away from the estimate. The model excludes post-exercise afterburn and assumes the same minute pattern repeats throughout.
