What This Hero Workout Calculator Models

This calculator uses full, intermediate, and beginner workout structures. The full and intermediate versions each include a one-mile run before and after a body-weight middle block; the beginner version uses 800-meter run segments and scaled middle movements. The calculator defaults to the intermediate scale and no vest.

Calories are estimated from segment time, body mass, and intensity. Repetition totals identify the selected workout structure, but there is no calorie-per-pull-up, calorie-per-push-up, or calorie-per-squat factor in the model.

Finish-Time and Exact-Split Formula Methods

Finish-time mode divides total time into combined running time and middle-block time. Both runs receive one pace-derived MET value. Exact-split mode treats the first run, middle block, and final run separately, so it can reflect a slower final run or a different pacing pattern.

Total Calories = Σ ((Segment MET × 3.5 × Effective Weight₍kg)) / (200) × Segment Minutes)

How Running MET Is Selected

Run speed is calculated from the scale distance and entered time. Pace mode then chooses the closest explicit speed row in the 2024 Adult Compendium running table; it does not interpolate between rows. A separate 6.0-MET jog/walk choice is available when a segment mixed running and walking. Paces below 4 mph or above 10 mph use the nearest implemented endpoint and are flagged in the result.

Middle-Block Intensity

The Compendium conditioning values support three transparent choices: 6.0 MET for a steady or scaled body-weight circuit, 7.5 MET for vigorous calisthenics, and 11.0 MET for deliberately selected vigorous HIIT with minimal recovery. Entered middle time already includes the rests and transitions that occurred in that block, so choose a level that represents the whole block rather than its hardest repetition.

Optional Vest Approximation

When a vest is selected, gross segment calories use body mass plus vest mass as effective mass. The above-rest comparison subtracts a one-MET baseline based on body mass alone. The calculator always reports the same-workout no-vest baseline and the difference caused by this simple added-mass assumption.

This adjustment is transparent but not a validated workout-specific equation. A vest can change pace, movement mechanics, breaks, heat load, and fatigue rather than simply scaling energy in direct proportion to mass.

Worked Example

For a 70 kg person completing the full structure in 50 minutes, with 20 combined run minutes and a 30-minute middle block, the runs average 6 mph. The matching Compendium row is 9.3 MET. With a 7.5-MET middle block, the estimate is 227.85 running kcal plus 275.625 middle-block kcal, or about 503.5 total kcal. The above-rest estimate is about 442.2 kcal.

Adding 20 lb through the simple effective-mass model raises that same mathematical estimate to about 568.7 kcal, a difference of 65.2 kcal. This comparison illustrates the assumption; it does not recommend using a vest.

Safety, Calculation Limitations, and Method Sources

This is a strenuous mixed workout. The no-vest and scaled options are the health-first defaults, and a calorie estimate is not a recommendation to attempt a scale, load, pace, or duration. Peer-reviewed performance research provides context on workout demands, but it is not used as a calorie calibration. Hydration, heat, fatigue, partitioning, technique, and anaerobic work can all affect actual expenditure.
